Swing Back

Instructions

1
Lie prone (face down) on the floor or ground with legs extended straight and arms extended overhead in line with body, maintaining a neutral spine position
2
Engage core muscles by bracing abdominals. Establish a stable platform with forearms flat on ground if performing modified Superman, or keep arms extended for full version
3
From the prone position, simultaneously lift chest, arms, and legs off ground by contracting back extensors and glutes while maintaining core tension to avoid excessive lumbar extension
4
Contract abdominals and hip flexors to return limbs to ground in controlled manner, lowering chest and legs back to starting position without relaxing completely between repetitions

PRIMARY MUSCLESRectus Abdominis
SECONDARY MUSCLESTransverse Abdominis, Obliquus Externus, Rectus Femoris, Iliopsoas

Overview

If you want to isolate and overload the Rectus Abdominis, the Swing Back is an excellent addition to your routine. The mechanics of this Strength, Cardio exercise specifically bias the Hips, while the use of Body weight allows for a smooth, natural resistance curve.

Benefits

  • Improves overall Hips stability and proprioception during heavy loads.
  • Significantly enhances the structural integrity and power of the Rectus Abdominis.
  • Acts as a highly scalable Strength, Cardio movement, perfect for both beginners and elite athletes.
  • Allows for a natural movement path that closely mimics functional daily activities.

Common Mistakes

  • Losing core tension, leading to poor spinal alignment and reduced power output.
  • Using excessive momentum to swing the Body weight rather than controlling the eccentric phase.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Hips.
  • Failing to achieve a full range of motion, which drastically limits Rectus Abdominis engagement.

Exercise Variations

  • Dumbbell Swing Back
  • Cable Swing Back
  • Banded Swing Back

Beginner Tips
