Stand with feet shoulder-width apart, holding a barbell horizontally across shoulders behind the neck, or holding a staff/bar overhead with arms extended. Maintain an upright torso with neutral spine alignment.

Grip the bar firmly with hands slightly wider than shoulder-width. Brace your core and engage your stabilizer muscles. Position feet flat on the ground with weight distributed evenly across the entire foot.

Lower your body by bending at the hips and knees simultaneously, descending in a controlled manner. Keep your chest upright and knees tracking over your toes. Lower until thighs reach approximately parallel to the ground or slightly deeper, depending on mobility and strength.

Drive through your mid-foot and heels to extend the knees and hips, propelling your body upward explosively. Press through your legs to return to the starting position while maintaining core tension and upright posture throughout the movement.
