Sit on the bench with back firmly against the backrest, feet flat on the platform. Position yourself so the barbell is approximately at mid-chest height. Maintain natural spinal alignment with shoulders retracted.

Grip the barbell with hands slightly wider than shoulder-width apart using an overhand grip. Unrack the barbell and position it at chest level with elbows bent at approximately 90 degrees, hands slightly above chest height.

Lower the barbell in a controlled manner by bending the elbows, allowing the barbell to descend toward the chest. Maintain a steady pace, keeping the barbell path vertical and controlled. Do not bounce at the bottom of the movement.

Press the barbell upward by extending the elbows, driving through the chest muscles. Return to the starting position with arms nearly extended but not locked. Maintain constant tension on the chest throughout the movement.
