Instructions

Position yourself on a weight bench or seated in a Smith machine frame with back against the pad, feet planted firmly on the floor or footrest, and knees bent at approximately 90 degrees.

Grip the barbell with hands slightly wider than shoulder-width apart, palms facing forward. Position the bar at chest level with elbows bent at 90 degrees, creating a horizontal alignment from shoulders to elbows.

Lower the barbell in a controlled manner by bending the elbows, allowing the bar to descend toward the chest while maintaining control. The elbows should track outward at approximately 45 degrees from the body, and the descent should take 2-3 seconds.

Press the barbell upward and slightly inward by extending the elbows and driving through the chest muscles, returning to the starting position. Complete the concentric phase by pressing until elbows are nearly fully extended without locking out completely.
