Smith Hip Raise

Instructions

1
Lie supine on the floor inside a power rack with legs extended. Position the barbell across the upper thighs, secured by the rack's safety bars at mid-range height. Hands grip the bar with palms down, positioned shoulder-width apart for stability.
2
Establish a neutral spine position with lower back maintained against the floor. Engage core musculature. Position feet hip-width apart with toes pointing upward. Ensure barbell is centered across proximal thighs.
3
Plantarflex the ankles by pressing the balls of the feet downward and inward in a controlled manner, lengthening the gastrocnemius and soleus muscles. Maintain constant tension throughout the eccentric phase, lowering toes toward the floor without touching it.
4
Dorsiflex the ankles by pulling toes toward shins against barbell resistance, concentrating the effort in the calf muscles. Press through the balls of the feet to drive the toes upward, achieving maximum contraction at the top position. Pause briefly before beginning the next repetition.

Overview

Focusing on the Smith Hip Raise allows you to target the Gastrocnemius with precision. As a foundational Strength exercise, the integration of Smith machine provides the necessary tension to trigger hypertrophy, while avoiding excessive joint strain.

Benefits

  • Promotes balanced muscular development by effectively recruiting the Gastrocnemius and associated synergists.
  • Allows for a natural movement path that closely mimics functional daily activities.
  • Acts as a highly scalable Strength movement, perfect for both beginners and elite athletes.
  • Utilizes Smith machine to create sustained mechanical tension, forcing deep muscle adaptation.
  • Reduces the likelihood of Waist injuries by reinforcing connective tissue strength.

Common Mistakes

  • Using excessive momentum to swing the Smith machine rather than controlling the eccentric phase.
  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Gastrocnemius.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Waist.

Pro Tips

Keep your breathing rhythmic: exhale sharply on the concentric push/pull, and inhale smoothly on the way down.

Exercise Variations

  • Dumbbell Smith Hip Raise
  • Cable Smith Hip Raise
  • Banded Smith Hip Raise

Beginner Tips

If you are new to the Smith Hip Raise, focus on mastering the movement pattern with zero weight before adding Smith machine.
