Lie flat on the bench with feet planted on the floor or bench, back flat against the pad, and shoulders retracted. Position body centrally under the barbell with eyes directly underneath the bar.

Grip the barbell with hands slightly wider than shoulder-width apart, palms facing forward. Unrack the bar by pressing upward and position it above the chest with arms extended. Take a deep breath and brace the core.

Lower the barbell in a controlled manner by bending the elbows, bringing the bar down toward the middle of the chest. Keep elbows at approximately 45 degrees from the body. Lower until the bar nearly touches the chest or reaches mid-chest level.

Press the barbell upward by extending the elbows and contracting the chest muscles. Drive through the feet for stability and return to the starting position with arms nearly locked out but not hyperextended. Repeat for desired repetitions.
