Sit on a weight bench with back support, feet flat on floor or slightly elevated, knees bent at approximately 90 degrees, with dumbbells or resistance band positioned across thighs near knee joint

Secure the dumbbell or resistance band with both hands holding it steady across the upper thigh area. Engage core and maintain neutral spine against the backrest. Position feet hip-width apart with toes pointing forward.

Slowly lower the weighted thigh toward the floor by bending at the knee, allowing the knee to extend and lengthen the quadriceps muscle. Control the descent for 2-3 seconds without allowing the weight to drop completely.

Drive through the heel and contract the quadriceps to extend the knee, lifting the thigh back to starting position. Squeeze the quadriceps at the top of the movement and hold briefly before repeating the lowering phase.
