Sit on the bench with back supported against the backrest. Position feet flat on the floor or footrest. Hold dumbbells at sides with arms fully extended and palms facing forward. Maintain neutral spine and engage core.

Grip the dumbbells firmly with palms facing forward in a supinated position. Position elbows close to the sides of the torso. Take a deep breath to stabilize the core.

Slowly lower the dumbbells in a controlled manner by extending the elbows, allowing the triceps to lengthen while maintaining the supinated grip. Keep elbows stationary and close to the body throughout the descent.

Flex the biceps and curl the dumbbells upward in an arc motion, bringing them toward shoulder height. Squeeze the biceps at the top of the movement, then lower in controlled fashion back to starting position. Exhale during the lift phase.
