Sit upright on the bench with back firmly against the backrest, feet flat on the floor or footrest. Position body centered on the seat with shoulders relaxed and spine neutral.

Grasp the barbell handles with both hands using an overhand grip, hands positioned slightly wider than shoulder width. Elbows should be at approximately 90 degrees, positioned level with or slightly below shoulders.

Lower the barbell in a controlled manner by allowing elbows to bend and track outward, moving the bar down toward chest level. Maintain contact with the backrest and control the eccentric movement through the full range of motion without bouncing.

Press the barbell upward by extending the elbows, driving through the shoulders and upper chest. Return to the starting position with arms at approximately 90 degrees, maintaining stability throughout the concentric movement.
