Hip Lateral External Rotation

Instructions

1
Sit upright on a bench or elevated surface with your back straight and core engaged. Position yourself so your feet hang freely off the edge with knees at approximately 90 degrees.
2
Keep your hands placed behind you on the bench for support. Maintain an upright torso position throughout the movement. Ensure your feet are positioned shoulder-width apart.
3
Slowly lower your leg by allowing the knee to bend, bringing your foot toward the ground in a controlled manner. This is the eccentric phase where the quadriceps lengthens under tension.
4
Drive through the quadriceps to extend the knee, lifting your foot back up to the starting position where the leg is nearly straight. Squeeze the quadriceps at the top of the movement before lowering again.

Overview

The Hip Lateral External Rotation is an incredibly effective Stretching movement designed to fully engage the Quadriceps. By utilizing Body weight, this exercise emphasizes a deep stretch and a powerful contraction, making it a cornerstone for anyone looking to optimize their Hips development.

Benefits

  • Improves overall Hips stability and proprioception during heavy loads.
  • Utilizes Body weight to create sustained mechanical tension, forcing deep muscle adaptation.
  • Acts as a highly scalable Stretching movement, perfect for both beginners and elite athletes.
  • Reduces the likelihood of Hips injuries by reinforcing connective tissue strength.
  • Allows for a natural movement path that closely mimics functional daily activities.

Common Mistakes

  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Hips.
  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Quadriceps.
  • Losing core tension, leading to poor spinal alignment and reduced power output.

Pro Tips

Keep your breathing rhythmic: exhale sharply on the concentric push/pull, and inhale smoothly on the way down.

Muscle Anatomy

The primary driver is the Quadriceps. However, the movement also recruits Rectus Femoris, Vastus Lateralis, Vastus Medialis, Hip Flexors to maintain control of the Body weight.
