Instructions

Sit on the bench with back support, feet flat on floor or footrest, torso upright at 45-degree angle. Grip the EZ-bar or straight bar with hands shoulder-width apart, palms facing forward (supinated grip). Arms extended fully at sides with a slight bend in elbows.

Position the barbell across your thighs with elbows tucked close to torso. Ensure wrists are neutral and stable, maintaining grip tension. Core engaged and shoulders retracted slightly.

Lower the barbell in a controlled manner by extending the elbows, allowing the weight to travel downward while maintaining elbow position. Keep elbows stationary and close to the body. This is the eccentric/lengthening phase of the biceps.

Flex the elbows and curl the barbell upward in a smooth arc toward shoulder height, squeezing the biceps at the top of the movement. Return to starting position with control, maintaining tension throughout. This is the concentric/shortening phase.
