Sit upright on the bench with back supported against the backrest. Position feet flat on the floor or footrest. Keep torso stable and chest up throughout the movement.

Grip the dumbbells with a neutral or slightly supinated grip (palms facing forward). Allow arms to hang naturally at sides with elbows tucked close to the torso. Engage core for stability.

Lower the dumbbells in a controlled manner by extending the elbows. Keep upper arms stationary and only move at the elbow joint. Lower until arms reach near full extension or until a comfortable stretch is felt in the biceps.

Curl the dumbbells upward by flexing the elbows, driving the hands toward shoulders. Maintain upper arm stability and avoid swinging. Squeeze biceps at the top of the movement, then return to starting position with control.
