Sit on a flat bench with back firmly against the backrest, feet flat on floor or footrest. Hold dumbbells at chest level with elbows bent at 90 degrees, palms facing forward. Maintain neutral spine with chest up.

Position dumbbells at shoulder height with upper arms slightly flared out from body. Ensure elbows are below wrist level. Take a deep breath to prepare for the pressing movement.

Slowly lower the dumbbells back toward chest in a controlled manner by allowing elbows to bend, maintaining a slight arc in the movement path. Keep shoulders stable and prevent dumbbells from dropping too low past chest level. Duration should be 2-3 seconds.

Press dumbbells upward and slightly inward in a controlled arc, extending arms without locking elbows at the top. Exhale during the pressing phase. Return to starting position with dumbbells at chest level and repeat for prescribed repetitions.
