1
Sit on a weight bench or adjustable seat with back support. Position feet flat on floor or footrest. Hold dumbbells at arm's length with palms facing forward (supinated grip), arms hanging naturally at sides.
2
Maintain neutral spine alignment with chest up and shoulders back. Engage core for stability. Ensure shoulders are pulled down and back away from ears. Position dumbbells with a firm grip.
3
Lower the dumbbells in a controlled manner by extending the elbows, allowing the weights to descend toward thighs while maintaining supinated grip. Keep upper arms stationary and prevent shoulder movement. Movement should take 2-3 seconds.
4
Curl dumbbells upward by flexing elbows, bringing weights toward shoulders in a smooth arc. Maintain supinated grip throughout. Squeeze biceps at the top of the movement for 1 second. Return to starting position with control. Avoid using momentum or swinging the weight.
