Sit upright on a bench with back support, feet flat on floor. Hold dumbbells at shoulder height with arms bent at 90 degrees, elbows positioned slightly in front of shoulders. Maintain neutral spine with chest up.

Grip dumbbells firmly with neutral wrist position. Ensure shoulders are retracted and depressed. Engage core and stabilize torso against bench.

Lower dumbbells in a controlled manner by allowing elbows to drop laterally and slightly forward. Lower until upper arms are approximately parallel to floor or slightly below shoulder height. Maintain control throughout descent.

Press dumbbells upward and slightly inward in a smooth arc, extending elbows while maintaining a slight bend at top. Return to shoulder height position with dumbbells at ear level, completing one repetition.
