Sit on a flat bench with feet positioned on a footrest or platform, back against the backrest, torso upright, and core engaged. Feet should be hip-width apart with toes pointing forward.

Hold a dumbbell in each hand at shoulder height with arms bent at 90 degrees, elbows close to body, and grip firm. Ensure shoulders are relaxed and back is maintained against the bench throughout the movement.

Lower your body by bending at the knees and hips simultaneously, moving in a controlled manner. Descend until thighs are approximately parallel to the ground or slightly below, keeping the torso upright and dumbbells at shoulder height.

Drive through the heels and midfoot to extend the knees and hips, returning to the starting seated position. Press firmly to engage the quadriceps, maintain control, and return to full extension without locking knees at the top.
