Instructions

Sit upright on a flat bench with feet firmly planted on the floor, back against the pad for support. Hold a dumbbell with both hands, gripping it vertically with palms facing up and the top plate resting in your palms.

Position the dumbbell directly above your head with elbows bent at approximately 90 degrees, keeping elbows shoulder-width apart and tucked close to the sides of your head. Ensure core is engaged and lower back maintains natural curve.

Slowly lower the dumbbell in a controlled manner by flexing the elbows, bringing the weight down behind your head toward the nape of the neck. Maintain elbow position and keep elbows stationary throughout the movement, allowing only the forearms to move.

Extend the elbows by pressing through the triceps to return the dumbbell to the starting position above your head. Fully extend without locking out elbows at the top. This completes one repetition.
