Dumbbell Reverse Fly

Instructions

1
Position yourself face-down on an adjustable incline bench angled at 30-45 degrees with feet secured at the bottom. Hold dumbbells in each hand with arms hanging directly below shoulders, palms facing inward, and chest supported by the bench.
2
Grip the dumbbells firmly with a neutral grip (palms facing each other). Engage your core and stabilize your torso against the bench. Set shoulders in a packed position with slight scapular retraction.
3
Lower the dumbbells in a controlled manner by allowing the arms to extend downward and slightly forward, following a natural arc. The dumbbells should descend until upper arms approach near-horizontal or slightly below shoulder height, creating a lengthening of the deltoids and supporting muscles.
4
Drive through the shoulders to lift the dumbbells upward and outward in a wide arc, raising them to approximately shoulder height or slightly above. Focus on leading with the elbows. Squeeze the shoulder muscles at the top position before lowering under control back to the starting position.

Overview

If you want to isolate and overload the Deltoids, the Dumbbell Reverse Fly is an excellent addition to your routine. The mechanics of this Strength exercise specifically bias the Shoulders, while the use of Dumbbell allows for a smooth, natural resistance curve.

Benefits

  • Reduces the likelihood of Shoulders injuries by reinforcing connective tissue strength.
  • Acts as a highly scalable Strength movement, perfect for both beginners and elite athletes.
  • Improves overall Shoulders stability and proprioception during heavy loads.

Common Mistakes

  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Shoulders.
  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Deltoids.
  • Using excessive momentum to swing the Dumbbell rather than controlling the eccentric phase.

Pro Tips

Keep your breathing rhythmic: exhale sharply on the concentric push/pull, and inhale smoothly on the way down.

Muscle Anatomy

The primary driver is the Deltoids. However, the movement also recruits Trapezius, Rotator Cuff, Pectoralis Major, Triceps to maintain control of the Dumbbell.
