Sit on a weight bench with back supported and feet flat on floor. Hold a dumbbell in one hand with arm extended downward, palm facing forward. Keep elbow positioned close to torso throughout movement.

Grip the dumbbell firmly with a neutral to supinated hand position. Ensure your elbow remains stationary and tucked against your side. Maintain neutral spine alignment against bench back support.

Slowly lower the dumbbell by extending the elbow, allowing the biceps to lengthen under control. Continue descent until arm reaches near full extension without locking elbow joint. Maintain constant tension on the biceps.

Curl the dumbbell upward by flexing the elbow, bringing the weight toward shoulder. Contract the biceps forcefully at the top of the movement. Return to starting position with control and repeat for desired repetitions.
