Sit on a bench with back support. Position torso upright with slight forward lean. Rest upper back against the bench pad. Keep feet flat on floor for stability.

Grasp dumbbell with neutral grip (palm facing inward). Anchor upper arm against the inside of thigh. Maintain a 90-degree angle at the elbow in the starting position with forearm extended downward.

Slowly lower the dumbbell by extending the elbow, allowing the forearm to straighten while keeping the upper arm stationary against the thigh. Control the descent for 2-3 seconds, feeling the biceps lengthen under tension.

Curl the dumbbell upward by flexing the elbow, driving the forearm up toward the shoulder. Squeeze the biceps at the top of the movement. Return to starting position with controlled eccentric phase.
