Sit upright on the bench with back firmly against the backrest, feet flat on the floor. Position yourself with knees bent at 90 degrees and shoulders relaxed back.

Grasp a dumbbell in each hand with palms facing forward (supinated grip). Let arms hang naturally at sides with elbows close to the torso. Maintain neutral head position looking forward.

Slowly lower the dumbbells by extending the elbows in a controlled manner, allowing the weight to descend toward the floor while maintaining stable shoulder position. Keep elbows stationary against the sides of the body throughout the descent.

Press through the forearms and curl the dumbbells upward by flexing the elbows, bringing the weights toward the shoulders in a smooth arc. Squeeze the biceps at the top of the movement, then return to the starting position with controlled tempo.
