Lie flat on a flat bench with feet firmly planted on the floor or bench. Position back and head against the bench with natural neutral spine alignment. Grip dumbbells at chest level with elbows bent at approximately 90 degrees.

Hold dumbbells with neutral grip (palms facing each other). Position dumbbells at mid-chest level with elbows slightly below shoulder height. Engage core and maintain stable lower back contact with bench throughout movement.

Slowly lower dumbbells in a controlled manner by allowing elbows to descend and move slightly outward. Lower until dumbbells reach approximately mid-chest level or slightly below, feeling a stretch across the chest. Maintain control throughout the descent phase.

Press dumbbells upward and inward by contracting chest muscles, driving through midline of body. Extend arms until near lockout at top position without hyperextending elbows. Return to starting position with dumbbells at chest level to complete one repetition.
