Sit on the bench with torso upright, feet firmly planted on the floor, and grasp the dumbbell with one hand at chest height. Keep your core engaged and maintain neutral spine alignment.

Position your arm with elbow bent at approximately 90 degrees, dumbbell held at shoulder level. Retract your scapula slightly and prepare to pull the weight across your body in a rowing motion.

Lower the dumbbell by extending the arm forward and across the body in a controlled manner, allowing the lat to lengthen as you rotate slightly at the torso. Maintain scapular control throughout the descent.

Drive the dumbbell back toward your hip and ribs by contracting the lat, performing a pulling and rowing motion. Complete the concentric phase by returning to the starting position with scapular retraction and full lat contraction.
