1
Lie supine on a flat bench with feet firmly planted on the floor or bench. Position dumbbells at chest level with elbows bent at approximately 90 degrees, palms facing forward.
2
Grip dumbbells with a neutral to slightly pronated grip. Ensure shoulders are retracted and pressed into the bench. Maintain a natural arch in the lower back with core engaged.
3
Lower the dumbbells in a controlled manner by allowing the elbows to descend outward and slightly forward, creating an arc motion. Lower until dumbbells reach approximately chest level or slightly below, maintaining tension in the pectoralis major.
4
Press the dumbbells upward and together using chest muscles, extending arms until nearly locked at the top. Return to starting position with dumbbells positioned above chest, completing one repetition.
