1
Sit on a flat bench with back against support, feet flat on floor. Hold dumbbells at sides with arms fully extended, palms facing forward. Maintain neutral spine and stable torso throughout.
2
Grip dumbbells firmly with neutral wrist position. Ensure shoulders are retracted and stabilized. Brace core and keep elbows close to torso without locking them.
3
Lower dumbbells in a controlled manner by extending elbows, allowing arms to straighten until slight tension is felt in biceps. Movement is slow and controlled, taking 2-3 seconds to complete.
4
Curl dumbbells upward by flexing elbows, driving movement through biceps contraction. Raise until forearms approach upper arms, achieving full elbow flexion. Squeeze biceps at top, then repeat for prescribed reps.
