Sit on an adjustable weight bench with back support angled at approximately 45 degrees. Feet firmly planted on floor or footrest. Back pressed against the pad with shoulders relaxed.

Grasp dumbbells with neutral grip (palms facing each other). Position dumbbells at chest level with elbows bent at 90 degrees, slightly below shoulder height. Core engaged, chest up.

Lower dumbbells in a controlled manner by bending elbows, allowing them to descend to approximately chest level. Maintain a slight arc in the descent with elbows tracking at approximately 45 degrees from body. Eccentric movement should be slower than concentric phase.

Press dumbbells upward and slightly inward by extending elbows and contracting chest muscles. Return to starting position with controlled movement. Squeeze chest at the top of the movement, avoiding full elbow lockout.
