1
Sit on a bench or chair with back support, feet flat on floor. Hold dumbbells at sides with arms extended, palms facing forward. Keep upper arms stationary against torso.
2
Grip dumbbells firmly with neutral wrist position. Ensure shoulder blades are retracted and core is engaged. Position feet shoulder-width apart for stability.
3
Slowly lower dumbbells by extending elbows in a controlled manner, maintaining forward palm orientation. Lower until arms reach approximately 90% extension without locking elbows. Take 2-3 seconds for descent.
4
Curl dumbbells upward by flexing elbows, bringing weight toward shoulders while keeping upper arms stationary. Squeeze biceps at top position for 1 second. Return to starting position in controlled manner over 1-2 seconds.
