Sit on a weight bench with back support at approximately 90 degrees. Position feet flat on floor. Hold dumbbells at sides with arms fully extended and palms facing forward (supinated grip).

Establish neutral spine against backrest. Engage core. Position dumbbells with a neutral grip at hip level, ensuring shoulders are relaxed and stable. Keep elbows positioned close to the sides of the torso.

Lower dumbbells in a controlled manner by extending the elbows, allowing the arms to straighten while maintaining a slight bend at full extension. Keep elbows stationary and close to body throughout the descent. Movement should take 2-3 seconds.

Curl dumbbells upward by flexing the elbows, driving the load toward shoulders while maintaining supinated grip. Raise until dumbbells reach shoulder height. Squeeze biceps at the top of the movement. Return to starting position in controlled manner.
