Sit upright on an adjustable weight bench with back support at approximately 90 degrees. Position feet flat on the floor or bench footrest. Keep torso stable against the backrest throughout the movement.

Grasp dumbbells with a neutral grip (palms facing each other). Allow arms to hang naturally at your sides with elbows positioned slightly in front of the torso. Ensure shoulders are relaxed and retracted.

Lower the dumbbells in a controlled manner by extending the elbows, allowing the weights to descend while maintaining the neutral grip. Control the eccentric phase over 2-3 seconds, stopping just short of full elbow extension.

Curl the dumbbells upward by flexing the elbows, driving the movement from the biceps. Raise dumbbells until forearms approach the upper arms, then slowly lower back to starting position with control. Maintain neutral grip throughout.
