Sit on a flat bench with back support, positioning hips at bench height. Keep torso upright and core engaged. Place feet flat on floor with knees bent at approximately 90 degrees.

Hold a dumbbell with both hands against your chest at upper torso level. Grip firmly with fingers interlaced or palms supporting the weight. Ensure back maintains contact with bench support.

Lower the dumbbell toward chest while simultaneously extending legs forward by straightening knees. Extend legs fully or near-fully in a controlled manner, allowing quadriceps to lengthen.

Drive through quads and hip flexors to return to starting position by bending knees and bringing legs back to initial bent position while maintaining dumbbell at chest height.
