Lie flat on a weight bench with back fully supported, feet flat on floor or bench. Hold dumbbells with arms extended downward at sides, palms facing forward (supinated grip). Maintain neutral neck position aligned with spine.

Secure firm grip on dumbbells with palms facing upward. Position shoulders slightly retracted against the bench. Engage core and maintain stable torso position throughout the movement.

Slowly lower dumbbells in a controlled manner by extending elbows, allowing forearms to descend while keeping upper arms relatively stationary. Lower until dumbbells reach approximately ear level or slightly below shoulder height with elbows at approximately 90 degrees.

Drive dumbbells upward by flexing biceps and pulling elbows toward torso, returning to starting position with arms extended. Squeeze biceps at the top of the movement for one second before beginning the next repetition.
