Sit on a flat bench with back firmly against the backrest, feet flat on floor or footrest, dumbbells held at shoulder height with elbows bent at 90 degrees, palms facing forward

Grip dumbbells with neutral wrist position, ensure shoulders are retracted and depressed, core engaged, chest up and open

Lower dumbbells in a controlled manner by allowing elbows to descend and move slightly outward, following a natural arc until dumbbells reach approximately chest level or slightly below, maintaining constant tension

Press dumbbells upward and inward by contracting pectoralis major, extending elbows until arms are nearly straight at top position, squeeze chest briefly before beginning next repetition
