Sit on a flat bench with feet flat on the floor. Position the bench at approximately mid-shin height. Keep your back upright and core engaged. Hold dumbbells at hip level with arms at your sides, palms facing inward.

Grip the dumbbells firmly with a neutral grip. Position feet hip-width apart flat on the floor. Maintain neutral spine alignment and engage your core before initiating movement.

Lower your body by flexing at the hips and knees, allowing your glutes to move backward as if sitting back into a chair. Lower under control until thighs approach parallel to the floor or slightly below. Keep dumbbells at sides and maintain upright torso throughout descent.

Drive through your heels and extend your hips forward explosively, squeezing your glutes at the top. Return to the starting seated position on the bench. The movement is a controlled squat from seated position, maximizing glute activation through hip extension.
