Instructions

Lie supine on a flat bench with feet firmly on the floor or bench. Position body so shoulders are slightly retracted and scapulae are pinned against the bench. Grip dumbbells at chest level with elbows bent approximately 90 degrees, palms facing forward.

Hold dumbbells at mid-chest height with elbows positioned below shoulder level. Maintain a neutral spine with lower back flat against the bench. Engage core and ensure shoulders remain packed and stable throughout the movement.

Slowly lower the dumbbells in a controlled manner by allowing elbows to descend and move slightly away from the body in a natural arc. Continue lowering until dumbbells are approximately level with chest or slightly below, maintaining constant tension on the pectoral muscles. Keep wrists neutral and elbows at approximately 45-75 degrees from body.

Press dumbbells upward and slightly inward in a controlled motion, driving through the chest muscles. Extend arms until dumbbells are raised above chest with slight elbow bend at the top. Return to starting position and repeat, maintaining constant tension on the pectoralis major throughout the concentric phase.
