Sit on a weight bench with back support, feet flat on floor or footrest. Hold dumbbells at sides with arms fully extended, palms facing forward in supinated position.

Maintain neutral spine against backrest. Ensure shoulders are relaxed and retracted slightly. Position dumbbells with neutral grip ready to curl upward.

Lower dumbbells in a controlled manner by extending elbows, returning to starting position with arms nearly fully extended. Maintain supinated grip throughout the lowering phase.

Curl dumbbells upward by flexing elbows, bringing weights toward shoulders. Squeeze biceps at the top of the movement, then reverse direction to lower back to start position.
