Duck and Side Punch

Instructions

1
Stand with feet shoulder-width apart, arms at sides or in defensive boxing position. Maintain an upright torso with neutral spine and engage core. Distribute weight evenly across both feet.
2
Position feet shoulder-width apart with a slight knee bend. Raise hands to guard face in a boxing stance. Keep knees slightly flexed and prepare for explosive movement. Maintain ready position with weight distributed on the balls of feet.
3
Lower body by flexing at the knees and hips simultaneously in a controlled squat motion. Keep chest upright and knees tracking over toes. Descend until thighs reach approximately parallel to ground, maintaining forward knee position without excessive forward knee travel.
4
Drive through heels and explosively extend knees and hips to return to standing position. Complete the upward phase by fully extending legs while maintaining upright posture. Return to starting guard position with arms ready.

Overview

If you want to isolate and overload the Quadriceps, the Duck and Side Punch is an excellent addition to your routine. The mechanics of this Cardio exercise specifically bias the Plyometrics, while the use of Body weight allows for a smooth, natural resistance curve.

Benefits

  • Allows for a natural movement path that closely mimics functional daily activities.
  • Utilizes Body weight to create sustained mechanical tension, forcing deep muscle adaptation.
  • Reduces the likelihood of Plyometrics injuries by reinforcing connective tissue strength.

Common Mistakes

  • Using excessive momentum to swing the Body weight rather than controlling the eccentric phase.
  • Losing core tension, leading to poor spinal alignment and reduced power output.
  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Quadriceps.
  • Failing to achieve a full range of motion, which drastically limits Quadriceps engagement.

Pro Tips

To maximize the Duck and Side Punch , actively squeeze the Quadriceps at the peak of the contraction for a full second.

Muscle Anatomy

The primary driver is the Quadriceps. However, the movement also recruits Gluteus Maximus, Hamstrings, Gastrocnemius, Adductors to maintain control of the Body weight.

Beginner Tips

If you are new to the Duck and Side Punch , focus on mastering the movement pattern with zero weight before adding Body weight.
