Instructions

Position yourself hanging from a pull-up bar with feet off the ground, arms fully extended, hands grip wider than shoulder-width apart with palms facing away (pronated grip). Maintain a neutral spine with slight engagement of core muscles.

Activate your lats by depressing and retracting your shoulder blades. Initiate the movement by driving your elbows down and back toward your hips, focusing on pulling with your back rather than your arms.

Lower your body in a controlled manner by extending your arms and allowing your shoulder blades to protract upward. The eccentric phase should take approximately 2-3 seconds, resisting gravity while maintaining tension in the lats and back muscles.

Pull your body upward by driving elbows down and back, bringing chest toward the bar. Continue until chin passes above the bar or chest approaches the bar height. Squeeze lats at the top of the movement, then lower with control back to starting position with full arm extension.
