Sit on the bench with back against the backrest, feet firmly planted on the floor or footrest. Position yourself centered in front of the cable machine with arms at sides.

Grip the handle with both hands using an underhand (supinated) grip at shoulder width. Allow arms to hang naturally with slight elbow bend, maintaining neutral spine alignment against the backrest.

Slowly lower the handle by extending the elbows in a controlled manner, allowing the weight to resist the movement. Keep upper arms stationary and only move at the elbow joint. Lower until elbows reach near full extension without locking out.

Forcefully curl the handle upward by flexing the elbows, bringing hands toward shoulders. Squeeze the biceps at the top of the movement for a brief pause, then return to starting position under control. Maintain constant tension throughout.
