Bodyweight Standing Fly

Instructions

1
Stand with feet shoulder-width apart, knees slightly bent, core engaged, neutral spine maintained. Arms positioned at shoulder height with elbows bent approximately 90 degrees, palms facing forward.
2
Engage core and maintain neutral posture. Position arms in a goalpost position with elbows at shoulder level and forearms vertical. This is the starting position with maximal shoulder external rotation.
3
Slowly lower the arms by moving them downward and slightly backward in an arc pattern, allowing elbows to descend below shoulder height. Control the eccentric movement with pectoral muscle tension, feeling the stretch across the chest. Maintain arm position relative to torso without additional external rotation.
4
Drive arms upward and forward by contracting the pectoralis major, bringing forearms toward vertical centerline. Complete the movement by bringing arms back to starting shoulder-height position with controlled concentric contraction. Exhale during the lifting phase.

Overview

If you want to isolate and overload the Pectoralis Major, the Bodyweight Standing Fly is an excellent addition to your routine. The mechanics of this Strength exercise specifically bias the Chest, while the use of Body weight allows for a smooth, natural resistance curve.

Benefits

  • Utilizes Body weight to create sustained mechanical tension, forcing deep muscle adaptation.
  • Significantly enhances the structural integrity and power of the Pectoralis Major.
  • Allows for a natural movement path that closely mimics functional daily activities.

Common Mistakes

  • Failing to achieve a full range of motion, which drastically limits Pectoralis Major engagement.
  • Using excessive momentum to swing the Body weight rather than controlling the eccentric phase.
  • Losing core tension, leading to poor spinal alignment and reduced power output.

Pro Tips

If you feel this primarily in your joints rather than the Pectoralis Major, instantly lower the weight and readjust your Body weight setup.

Exercise Variations

  • Dumbbell Bodyweight Standing Fly
  • Cable Bodyweight Standing Fly
  • Banded Bodyweight Standing Fly

Beginner Tips

If you are new to the Bodyweight Standing Fly , focus on mastering the movement pattern with zero weight before adding Body weight.
