Bird Dog

Instructions

1
Start in a quadruped position (hands and knees) with knees hip-width apart, hands aligned under shoulders, spine neutral, and core engaged. One leg remains bent while the other extends.
2
Place hands flat on floor beneath shoulders with elbows slightly bent. Keep one knee on the ground and prepare the working leg to extend backward with a bent knee position.
3
Lower the extended leg back toward the ground in a controlled manner, allowing the working glute to lengthen while maintaining a neutral spine and stable torso.
4
Drive through the heel and glute to extend the bent leg backward and upward to hip height or slightly higher, squeezing the glute maximally at the top. Return to starting position with control and repeat.

Overview

If you want to isolate and overload the Gluteus Maximus, the Bird Dog is an excellent addition to your routine. The mechanics of this Strength, Stretching exercise specifically bias the Cardio, while the use of Body weight allows for a smooth, natural resistance curve.

Benefits

  • Improves overall Cardio stability and proprioception during heavy loads.
  • Significantly enhances the structural integrity and power of the Gluteus Maximus.
  • Utilizes Body weight to create sustained mechanical tension, forcing deep muscle adaptation.
  • Allows for a natural movement path that closely mimics functional daily activities.

Common Mistakes

  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Gluteus Maximus.
  • Losing core tension, leading to poor spinal alignment and reduced power output.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Cardio.
  • Failing to achieve a full range of motion, which drastically limits Gluteus Maximus engagement.

Pro Tips

If you feel this primarily in your joints rather than the Gluteus Maximus, instantly lower the weight and readjust your Body weight setup.

Exercise Variations

  • Cable Bird Dog
  • Banded Bird Dog

Beginner Tips

If you are new to the Bird Dog , focus on mastering the movement pattern with zero weight before adding Body weight.
