Sit on a flat bench with your torso upright and back supported. Position one leg extended forward parallel to the ground while keeping the other leg bent with foot on the floor for stability. Hold a dumbbell with both hands near your chest or extended forward.

Grip the dumbbell firmly with both hands. Keep your core engaged and maintain an upright posture. Position the working leg in a fully extended position at the starting point.

Slowly lower the dumbbell in a controlled manner while simultaneously flexing the extended leg at the knee, bringing the heel toward your glutes. This creates a controlled eccentric phase where the quadriceps lengthens under tension.

Drive through the quadriceps to extend the leg back to the starting position while raising the dumbbell back to chest height in a single coordinated movement. Squeeze the quadriceps at full extension before repeating.
