Sit on a flat bench with back support, feet positioned flat on the floor or extended forward. Hold a barbell across your shoulders at upper chest/shoulder level with both hands. Maintain upright posture with core engaged and neutral spine.

Grip the barbell with hands slightly wider than shoulder-width, elbows pointing downward. Position feet approximately hip to shoulder-width apart. Ensure the bench provides adequate back support throughout the movement.

Lower your body by simultaneously flexing at hips and knees, moving in a controlled manner. Descend until thighs approach parallel to the ground or slightly below. Keep the barbell stable across shoulders and maintain an upright torso position throughout the descent.

Drive through your heels to extend the knees and hips, returning to the starting seated position. Push with quadriceps focus while maintaining stability. Fully extend legs at the top without hyperextending knees, then repeat for the next repetition.
