Sit upright on a flat bench with back support, feet flat on the floor or slightly elevated. Grip the barbell with hands slightly wider than shoulder-width, positioned across the front deltoids and upper chest.

Establish a stable seated position with core engaged. Unrack the barbell using leg drive and hold it securely at chest level. Ensure knees are at approximately 90 degrees and feet are planted firmly.

Inhale as you slowly lower your body by bending at the hips and knees simultaneously, descending into a squat position. Keep the barbell at chest level and maintain an upright torso. Lower until thighs are parallel to the floor or slightly below.

Exhale and drive through your heels to extend the knees and hips, pressing back up to the starting seated position. Extend fully at the top while maintaining control of the barbell. Repeat for prescribed repetitions.
