Sit upright on the bench with back firmly against the backrest. Position feet flat on the floor or footrest. Grip the barbell with hands slightly wider than shoulder-width, palms facing forward.

Unrack the barbell and hold it at chest level with elbows bent at approximately 90 degrees. The bar should be positioned at mid-chest height. Ensure shoulders are retracted and core is engaged.

Lower the barbell in a controlled manner by bending the elbows, allowing the weight to descend toward the chest. Maintain a slight arch in the chest and keep elbows at roughly 45-60 degrees from the body. Lower until the bar is approximately 1-2 inches from the chest.

Press the barbell away from the chest by extending the elbows, driving through the chest muscles. Push the weight back to the starting position with controlled power. Exhale during the pressing movement and avoid locking elbows at full extension.
