Lie flat on the bench with back firmly against the bench pad, feet planted on the floor or foot platform. Position eyes directly under the barbell. Grip the barbell with hands slightly wider than shoulder-width apart, palms facing forward.

Unrack the barbell by pressing through the feet and engaging the core. Hold the barbell at chest height with elbows bent at approximately 90 degrees. Maintain scapular retraction and neutral spine throughout.

Lower the barbell in a controlled manner by bending the elbows, allowing them to track at approximately 45 degrees from the body. Descend until the barbell reaches mid-chest level or slightly below, maintaining wrist neutrality and stable shoulder position.

Drive the barbell upward by pressing through the feet and extending the elbows, bringing the barbell back to the starting position at chest height. Maintain control throughout the movement without locking out elbows completely at the top.
