Instructions

Lie flat on a bench with back firmly against the backrest, feet planted on the floor or footrest, knees at approximately 90 degrees, and hips and shoulders in contact with the bench throughout the movement.

Grip the barbell with hands slightly wider than shoulder-width apart, using an overhand grip. Position the bar at approximately mid-chest level with elbows bent at roughly 90 degrees and positioned slightly below shoulder height.

Lower the barbell in a controlled manner by bending the elbows, allowing the bar to descend toward the mid-chest area. Maintain tension in the chest and avoid bouncing. The eccentric phase should be slower and controlled.

Press the barbell upward and slightly forward in an arc by extending the elbows and contracting the chest muscles. Drive through the feet for stability and extend to near lockout without hyperextending the elbows. Return to the starting position with control.
