Band single leg split squat

Instructions

1
Sit on a flat bench with your back upright and torso supported. Position feet flat on the floor or extend legs slightly forward. Keep chest lifted and core engaged throughout the movement.
2
Secure the resistance band around one foot or ankle. Hold the band ends firmly with both hands, keeping slight tension. Ensure the non-working leg remains stable on the bench with foot flat.
3
Slowly lower the working leg downward by allowing the knee to bend in a controlled manner. Extend the leg forward and downward against the band resistance, feeling a stretch in the quadriceps and anterior thigh.
4
Drive the leg upward and extend the knee by contracting the quadriceps against the band resistance. Return to the starting position with the leg extended, squeezing the quadriceps at the top of the movement before repeating.

Overview

If you want to isolate and overload the Quadriceps, the Band single leg split squat is an excellent addition to your routine. The mechanics of this Strength exercise specifically bias the Hips, while the use of Band allows for a smooth, natural resistance curve.

Benefits

  • Acts as a highly scalable Strength movement, perfect for both beginners and elite athletes.
  • Improves overall Hips stability and proprioception during heavy loads.
  • Promotes balanced muscular development by effectively recruiting the Quadriceps and associated synergists.
  • Reduces the likelihood of Hips injuries by reinforcing connective tissue strength.

Common Mistakes

  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Quadriceps.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Hips.
  • Losing core tension, leading to poor spinal alignment and reduced power output.
  • Failing to achieve a full range of motion, which drastically limits Quadriceps engagement.

Pro Tips

If you feel this primarily in your joints rather than the Quadriceps, instantly lower the weight and readjust your Band setup.

Muscle Anatomy

The primary driver is the Quadriceps. However, the movement also recruits Rectus Femoris, Vastus Lateralis, Vastus Medialis, Tibialis Anterior to maintain control of the Band.
