Sit on a flat bench with feet firmly planted on the floor. Keep your back against the backrest and maintain an upright posture. Position yourself so that your upper arms can move freely with full range of motion.

Grasp the resistance band handle with both hands using a supinated grip (palms facing forward). Secure the band under your feet or to a fixed point at ground level. Position your upper arms at your sides with elbows slightly bent and wrists in neutral alignment.

Slowly lower the handles in a controlled manner by extending your elbows, allowing the biceps to lengthen under tension. Maintain tension on the band throughout the descent. Stop just short of full elbow extension to keep tension constant on the biceps.

Flex your elbows and curl the handles upward, bringing your hands toward your shoulders. Squeeze the biceps at the top of the movement. Return to the starting position in a controlled manner without relaxing the biceps at the bottom.
