Band Assisted Chin-Up From Knee

Instructions

1
Begin standing beneath a pull-up bar with feet together or slightly apart. Grip the bar with hands shoulder-width apart using an overhand grip (palms facing away). Arms are fully extended overhead with shoulders engaged.
2
Engage your core and brace your abdominal muscles. Keep your chest up and shoulders depressed (away from ears). Maintain a neutral spine throughout the movement. Dead hang position with body in vertical alignment.
3
Lower your body in a controlled manner by allowing your arms to extend slightly while maintaining tension through the lats. Resist gravity actively rather than dropping. Keep elbows slightly bent and core engaged. Continue lowering until arms approach full extension (partial extension acceptable to maintain tension).
4
Initiate the pull by depressing and retracting the scapula (driving elbows downward and backward). Pull your body upward using lat engagement rather than arm strength. Continue until chest approaches the bar or reaches a strong contraction point. Return to near full extension with control and repeat.

Overview

Focusing on the Band Assisted Chin-Up From Knee allows you to target the Latissimus Dorsi with precision. As a foundational Strength exercise, the integration of Band provides the necessary tension to trigger hypertrophy, while avoiding excessive joint strain.

Benefits

  • Allows for a natural movement path that closely mimics functional daily activities.
  • Utilizes Band to create sustained mechanical tension, forcing deep muscle adaptation.
  • Improves overall Back stability and proprioception during heavy loads.
  • Significantly enhances the structural integrity and power of the Latissimus Dorsi.

Common Mistakes

  • Losing core tension, leading to poor spinal alignment and reduced power output.
  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Latissimus Dorsi.
  • Failing to achieve a full range of motion, which drastically limits Latissimus Dorsi engagement.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Back.

Muscle Anatomy

The primary driver is the Latissimus Dorsi. However, the movement also recruits Trapezius, Biceps Brachii, Rhomboid Major, Core Stabilizers to maintain control of the Band.

Exercise Variations
