Back Squeeze

Instructions

1
Sit upright on a plyometric box or bench with feet flat on the ground, torso stable and core engaged, arms at shoulder height with elbows bent at 90 degrees
2
Position arms at shoulder level with palms facing forward and elbows aligned under shoulders, maintain neutral spine and upright posture throughout the movement
3
Slowly retract shoulder blades and allow arms to move backward and inward in a controlled manner, maintaining elbow bend and feeling a stretch across the chest
4
Drive arms forward and across the body by contracting the chest muscles, extending arms to full reach in front of the torso, then return to starting position with control

Overview

The Back Squeeze is an incredibly effective Strength movement designed to fully engage the Pectoralis Major. By utilizing Body weight, this exercise emphasizes a deep stretch and a powerful contraction, making it a cornerstone for anyone looking to optimize their Shoulders development.

Benefits

  • Reduces the likelihood of Shoulders injuries by reinforcing connective tissue strength.
  • Allows for a natural movement path that closely mimics functional daily activities.
  • Significantly enhances the structural integrity and power of the Pectoralis Major.
  • Utilizes Body weight to create sustained mechanical tension, forcing deep muscle adaptation.
  • Promotes balanced muscular development by effectively recruiting the Pectoralis Major and associated synergists.

Common Mistakes

  • Shrugging the shoulders or compensating with secondary muscles rather than isolating the Pectoralis Major.
  • Rushing the repetition tempo instead of focusing on the mind-muscle connection with the Shoulders.
  • Failing to achieve a full range of motion, which drastically limits Pectoralis Major engagement.

Pro Tips

Keep your breathing rhythmic: exhale sharply on the concentric push/pull, and inhale smoothly on the way down.

Muscle Anatomy

The primary driver is the Pectoralis Major. However, the movement also recruits Anterior Deltoid, Triceps, Serratus Anterior, Clavicular Head to maintain control of the Body weight.

Exercise Variations

  • Dumbbell Back Squeeze
  • Cable Back Squeeze
  • Banded Back Squeeze

Beginner Tips

If you are new to the Back Squeeze , focus on mastering the movement pattern with zero weight before adding Body weight.
